This 55-minute, 5-day split is divided into Upper, Lower, Push, Pull, and Legs sessions. The Upper session includes the Barbell Bench, OHP, Barbell Row, Incline Bench, Wide-Grip Lat Pulldown, Lateral Raise, and Face Pull. Lower hits the Barbell Squat, Romanian DL, Leg Press, Bulgarian Split Squat, Leg Curls, Leg Extension, and Hip Thrust. Push focuses on the Incline Bench, DB OHP, Cable Fly, Lateral Raise, Skull Crushers, and Rope Pushdown. Pull includes the Deadlift, Wide-Grip Lat Pulldown, Seated Cable Row, Barbell Curl, Hammer Curl, and Face Pull. For an advanced trainee, 15-20 sets is often the hypertrophy zone. Anything less might be insufficient to trigger growth, and anything more can lead to injury. This program is calibrated to keep you right in that zone for maximum growth without crossing into the territory of unproductive overtraining.
Recovery is your job outside the gym. You must prioritize eight hours of sleep, manage your stress, and keep your protein intake high—aim for 2 grams per kilogram of body weight. Without these, the volume will just leave you exhausted rather than bigger.
A back-off set is a set performed with slightly lighter weight after your heaviest set. It allows you to accumulate more volume without the extreme systemic fatigue of your top set. It is a great way to push your muscles to the limit while keeping your nervous system relatively fresh.
You can, but it is not recommended. A strong core is vital for the heavy squats and deadlifts in this program. If you are regularly short on time, evaluate your rest periods during the rest of the workout; you likely have more time than you think if you stay focused.
This structure is worst for the beginner or intermediate lifter who does not yet have the work capacity for such volume. You would experience massive muscle damage, extreme fatigue, and likely end up overtraining, which would ultimately kill your progress rather than accelerate it.
If you are consistently feeling drained, your joints ache, or your motivation disappears, you need to scale back. Try training for 4 days instead of 5, or reduce the number of sets in each session by 20%. Listening to your body is a hallmark of an advanced lifter.
Deload every 4–6 weeks. Heavy deadlifts require thorough warm-up — never skip it.
