This program is designed to help intermediate older adults push past their beginner gains while keeping their joints healthy and their recovery manageable.
The 45-minute, 4-day split is divided into Upper A, Lower A, Upper B, and Lower B. Upper A features the Barbell Bench Press, Incline Dumbbell Press, Seated Cable Row, Lat Pulldown, and Face Pull. Lower A includes the Leg Press, Romanian DL, Leg Curls, Leg Extension, and Hip Thrust. Upper B adds the Dumbbell Bench Press, Cable Fly, Barbell Row, Barbell OHP, and Pallof Press. Lower B finishes with the Hack Squat, Bulgarian Split Squat, Leg Curls, Glute Bridge, and Ab Wheel Rollout.
The design philosophy of this program is strategic overload with deliberate recovery. At this stage, an intermediate older adult has the neuromuscular efficiency to benefit from higher volume (4 days versus 3), but their connective tissue and hormonal recovery require more attention. By splitting the upper and lower body, we allow each region sufficient recovery time before training it again, which is critical for sustainable long-term progress.
Over eight weeks, you will see continued gains in muscular size and strength that exceed what a simple 3-day program can provide. You will develop a more defined upper body, stronger legs, and an improved ability to perform daily activities with power and ease. The primary differences are a slightly lower overall intensity, longer rest periods, and the inclusion of more unilateral movements and machine work to reduce joint stress. We also include Face Pull in every upper session to protect the shoulder joint, which is one of the most commonly injured areas in older adults who lift weights.
The Face Pull directly targets the rear deltoids and external rotators of the shoulder. These muscles are critical for keeping the shoulder joint healthy, especially for older adults who may have accumulated some wear and tear. Doing them every upper session is a proactive maintenance strategy for long-term shoulder health.
Quite the opposite. Resistance training is one of the most effective ways to improve bone density. The mechanical loading signals your bones to strengthen over time. Studies show consistent lifters have significantly higher bone density than sedentary age-matched peers, which dramatically reduces the risk of osteoporosis.
In many cases, yes, but only with explicit clearance from your surgeon or physiotherapist. After a successful replacement, many patients are actually encouraged to engage in resistance training. You will need to avoid deep flexion of the replaced joint (full squat) initially and use the full-range machine exercises first.
