A beginner 3-day kettlebell program covering all major movement patterns. Learn the fundamental KB skills that form the base of all kettlebell training.
Mastering the kettlebell is a journey into building raw, functional power that few other tools can replicate, and the Kettlebell Foundations - 3-Day Full Body structure is your entry point to this intense discipline. This program ignores the fluff and focuses squarely on the foundational grinds and ballistics that make kettlebell training world-renowned for developing a resilient, athletic physique.
The three-day split requires 35 minutes per session, structured as Full Body A, B, and C. Day A introduces the Goblet Squat, Kettlebell Swing, Kettlebell Overhead Press, Kettlebell Row, and the Dead Bug for core stability. Day B builds upon this with the Kettlebell Romanian Deadlift, Kettlebell Reverse Lunge, the abbreviated Kettlebell Turkish Get-Up, Farmers Carry, and the Bird Dog. Day C rounds out the foundational week with the Goblet Squat, Kettlebell Deadlift, Kettlebell Overhead Press, Suitcase Carry, and the Plank. The Turkish Get-Up is introduced immediately, as it is the primary movement for developing total-body shoulder and core stability.
Kettlebell training is effective because it forces your body to function as a single, integrated unit. Unlike machine training that isolates muscles, the kettlebell's center of mass is offset from the handle, requiring you to stabilize the weight through complex movement patterns. This strengthens the stabilizing muscles in your shoulders, hips, and core, while the ballistic nature of the swing builds explosive power and metabolic conditioning simultaneously.
Over the eight weeks, expect to see a transformation in your functional capability. You will develop a stronger, more stable core, improved shoulder health, and much thicker glutes and hamstrings. Your posture will improve noticeably as the Turkish Get-Up and Overhead Press force your upper back to stay active and strong.
This specific eight-week setup is perfect for the complete beginner who has one or two kettlebells at home. It is not designed for bodybuilding-style hypertrophy, but rather for building a durable, strong, and highly capable human body.

The Turkish Get-Up is the gold standard for full-body integration and shoulder stability. By teaching this early, you build a foundation of safety for every other movement in your training. It forces you to learn how to move your body around a weight rather than just moving a weight around your body.
For most beginners, a 12kg or 16kg kettlebell for men, and an 8kg or 12kg for women, is the correct starting point. The goal is not to lift the heaviest weight immediately, but to move the bell with perfect, deliberate control through every repetition of the Turkish Get-Up and Overhead Press.
The Turkish Get-Up is a skill-based movement, so you should spend five to ten minutes of your 35-minute session performing it slowly and carefully. Do not rush these. The rest of the session covers the main strength and conditioning work, but the Get-Up is the foundation of your movement quality.
You will feel drastically more resilient and capable in your daily activities. Your back will feel stronger, your core will be noticeably tighter, and your shoulders will be more stable. While not a bodybuilding routine, you will see a visible firming of your arms, shoulders, and legs as your body adapts to the increased load.
This structure is worst for anyone whose only goal is maximal muscle size. The kettlebell is an endurance and strength tool that builds an athletic frame, not a massive bodybuilding one. It is also not for anyone with pre-existing, significant joint injuries who has not consulted a professional about their mobility.
You can successfully complete this entire 3-day split with just one kettlebell. Many of the movements, such as the Goblet Squat and the Turkish Get-Up, are unilateral or central-loaded by design. Having one solid, heavy-enough bell is all you need to trigger significant progress for the first eight weeks.
Start with a lighter bell than you think you need. KB movements have a learning curve — form always takes priority.
