Three things: showing up consistently, learning movement patterns with good form, and adding a little weight or a few reps over time. That’s the entire formula. Beginner gains are the fastest of your training life precisely because everything works — which is why these plans stay simple instead of copying the complicated routines of advanced lifters.
Program hopping — switching plans every two weeks because something new looks better — is the number one progress killer. Every plan below is designed to be run for its full duration. Pick the one matching your equipment and days, and see it through; the app tracks your sets and tells you when to add weight.
Two to three days is ideal. It builds the habit, allows plenty of recovery, and captures most of the available progress. More days add little for beginners and make the schedule harder to sustain.
Strength improves within 2–3 weeks (mostly neural adaptation), visible muscle changes typically follow between weeks 4–8 with consistent training and adequate protein. Every plan below runs long enough to get you there.
Whichever you’ll actually attend. Home plans (bodyweight or dumbbells) remove every barrier; gym plans offer more variety. Both paths below produce real results — consistency decides, not location.
