The next step for teens who have the basics down. Harder push-up, squat and core variations, three sets each, still no equipment and still in your room.
Once ordinary push-ups and squats feel easy, doing more and more reps stops being the best way to get stronger. This plan makes the movements harder instead: feet raised on the bed for push-ups, side-to-side cossack squats, slow hamstring walkouts and a first taste of archer push-ups.
There are still three full-body sessions a week, now with three sets each and about 35 minutes per session. Each day has one push, one pull, one leg movement, one hip movement and core work, so every muscle gets trained three times a week without any session being too long.
Progress the same way as before: reach the top of the rep range with clean form, then make the move harder. Pike push-ups get more upright, archer push-ups shift more weight to one arm, and jump squats get higher. Jumps are kept to low reps so every landing is soft and controlled.
Warm up for five minutes first and finish with light stretching. Train on non-consecutive days.

You can do around 10 clean push-ups, 20 bodyweight squats and a 30-second plank. If not, spend a few more weeks on the 3-Day Starter plan first.
Yes. Your muscles respond to effort, not to where the resistance comes from. Making bodyweight moves harder, with raised feet, one arm or slower reps, keeps you progressing for a long time.
Yes, done in low reps with soft landings: land on the balls of your feet, sink into a squat and keep your knees in line with your toes. The plan uses short sets so your form stays sharp.
Use the easier version from the starter plan (incline instead of decline push-ups, for example) and build back up. Swapping to an easier version is progress, not failure.
Harder variations only count with good form. If your hips sag in a push-up or your knee caves in on a squat, go back one step. Land jumps softly with bent knees. Keep a rest day between sessions, and check with your doctor first if you have a medical condition.
