A calorie deficit removes weight; strength training decides whether that weight is fat or muscle. Lifting during a deficit signals your body to keep muscle tissue, so what you lose is overwhelmingly fat — which is the difference between looking leaner and just looking smaller. Cardio helps the deficit, but it’s the supporting act, not the star.
Strength work first to protect muscle, conditioning second to expand the deficit, and session lengths that survive real life on reduced calories. Combine any plan below with a moderate deficit (about 300–500 kcal) and high protein, and progress becomes close to mechanical.
Weights first, cardio as a supplement. The deficit does the fat removal; strength training preserves muscle so the result looks athletic rather than deflated. The plans below combine both in the right proportions.
