Intensity is about how hard you push. Since you have a limited amount of weight, you must focus on perfect technique, controlled tempos (slow eccentrics), and minimizing rest time to keep the metabolic stress high. If the weight is too light, you must increase the number of repetitions until you reach near-failure.
It is rare, but possible if you do not respect rest. The 4-day split is designed to give your upper body time to recover while your lower body is working, and vice-versa. As long as you are sleeping seven to eight hours and fueling your body properly, you will recover and grow.
You certainly can, but this program is optimized for dumbbells. If you have a barbell and want to use it, keep in mind that the primary benefit of dumbbells is the unilateral stability and range of motion. If you switch to barbells, keep the rep ranges consistent to maintain the hypertrophy focus.
Unilateral exercises, like the Bulgarian Split Squat or One-Arm Row, train one side of your body at a time. This prevents your stronger side from doing all the work, ensuring your left and right sides grow equally. It also forces your core to work much harder to stabilize your body.
This structure is best for an intermediate trainee who has mastered the basics and wants a focused, 4-day plan to build muscle. It is not for the person who has never lifted before—the volume of this routine will likely cause too much soreness for a beginner.
While the Dead Bug does not build chest or leg mass, it is crucial for core stability. A stable core allows you to transfer force more efficiently during your heavy lifts. If your core is weak, you will be limited in how much weight you can move during your squats and presses.
