The 3-day split, lasting 45 minutes per session, is broken into Full Body A, B, and C. Day A focuses on the Bulgarian Split Squat, Dumbbell Floor Press, Single-Leg RDL, One-Arm Row, and Dead Bug. Day B features the Goblet Squat, DB Overhead Press, Dumbbell RDL, Renegade Row, and Plank. Day C repeats the Bulgarian Split Squat, adds the Dumbbell Bench, Single-Leg RDL, One-Arm Row, and the Farmers Carry. Rest is maintained at 180–240s for primary movements to ensure maximal power production.
The core of this program is unilateral loading. By forcing each limb to move independently, you eliminate the dominant-side compensation that occurs with barbells. The Farmers Carry is one of the most functional strength exercises available. It builds your grip, your core, your traps, and your upper back. As a strength athlete, if you can pick up two very heavy dumbbells and carry them for 30 seconds without your form breaking, you are functionally strong.
You can, but it will be difficult. Because we are using heavy, low-rep sets for strength, you will eventually outgrow fixed weights. Adjustable dumbbells are highly recommended for this program because they allow you to micro-load the weight as you get stronger.
A unilateral movement is an exercise that targets one side of the body at a time, like a Bulgarian Split Squat. They are much harder than bilateral movements (like a standard squat) because you have to stabilize your entire body with one leg, which builds incredible core strength.
You will build both. While the goal is strength (low reps, high rest), the intensity of these movements is high enough that your body will add muscle mass to support the work. It is a great way to look muscular and be strong without the bulk.
This structure is worst for the person who wants to be a powerlifter. If your goal is to add 50kg to your barbell squat, you need a barbell. This program is for the person who wants to be as strong as possible, in a functional way, with only dumbbells.
Yes, provided the intensity is high. Since we are using long rest periods of 3–4 minutes for the main exercises, 45 minutes is the perfect amount of time to get through your heavy sets without wasting any energy on unnecessary volume. Keep your head in the game and stick to the rest timers.
Use the heaviest dumbbells you can control for the prescribed reps. Rest fully between sets.
