Who is this plan for?

If you want to build a foundation of true physical strength, the Beginner Strength - 3-Day Full Body structure is your most reliable path. This program abandons the high-volume aesthetics approach in favor of a linear progression model, which is the gold standard for teaching your nervous system to move significant weight safely and efficiently.

The 3-day split, lasting roughly 35 minutes per session, is built on a simple but demanding framework. Day A utilizes the Barbell Back Squat, Barbell Bench Press, Deadlift, Barbell Row, and Plank. Day B features the Barbell Back Squat, Barbell OHP, Romanian DL, Lat Pulldown, and Ab Wheel Rollout. Day C repeats Day A but with a slight increase in weight. The primary lifts are programmed with a generous 240 seconds of rest to ensure your central nervous system fully recovers between sets, allowing you to maximize your strength output.

The science of strength is based on neurological recruitment. As a beginner, your biggest gains will come from your brain learning to coordinate your muscles. By training the same fundamental movement patterns three times a week, you reinforce these motor patterns constantly. The linear progression model mandates that you add weight to the bar every single session, forcing your body to adapt by getting significantly stronger week after week.

Over the eight weeks, you will see a massive increase in your absolute strength. You will learn the mechanics of the big three lifts—squat, bench, and deadlift—which will build a dense, thick, and highly capable physique. You will transition from being a novice to a strong, confident lifter who understands how to handle real, heavy weight.

This 8-week block is specifically designed for the absolute beginner who wants to build a strong foundation using a gym's barbell equipment. It requires the willingness to track your weights and add to the bar every time you step into the gym.

Frequently asked questions

How many days a week is the Strength Gym 3-Day Full Body plan, and how long are the workouts?

The Strength Gym 3-Day Full Body plan is 3 days a week, with sessions of about 35 minutes, over 8 weeks.

What equipment do I need for the Strength Gym 3-Day Full Body plan?

The Strength Gym 3-Day Full Body plan uses a barbell, a cable machine and gym machines.

Is the Strength Gym 3-Day Full Body plan good for beginners?

Yes. The Strength Gym 3-Day Full Body plan is a beginner plan, so you can start it with no training background.

Is the Strength Gym 3-Day Full Body plan free?

Yes. The full plan is free to read here and to follow in the StayActive app, with no subscription and no ads.

Why is the rest period so long in the Strength Gym 3-Day Full Body plan?

Strength training is not about fatiguing your muscles; it is about maximizing your power output. To lift as heavy as possible, your nervous system needs at least four minutes of rest to fully clear ATP and prepare for the next maximal effort. If you cut the rest time, you will be forced to use lighter weights, which defeats the purpose of building strength.

How much weight should I add to the bar every session?

Add 2.5kg to the bar for upper body lifts and 2.5kg to 5kg for lower body lifts. It does not seem like much, but over eight weeks, this linear progression adds up to a substantial increase in your total strength. The key is to start light and be consistent.

What if I cannot finish the last set of the workout?

If you fail to complete your reps with good form, do not increase the weight next time. Stay at the same weight for the next workout. If you fail again, reduce the weight by 10% and start working your way back up. This reset is a normal part of strength training.

Will I get too bulky from lifting this heavy?

Strength training focuses on dense, efficient muscle recruitment. While you will build muscle, the volume here is lower than a hypertrophy program. You will become much denser, stronger, and more solid—not bulky in the sense of a bodybuilder. You will look like a powerful, capable athlete.

Who is the Strength Gym 3-Day Full Body plan best for?

This structure is best for the true beginner who is ready to dedicate themselves to the gym. It is not for the person who wants to do hundreds of reps or use every machine in the gym. If you want to get strong, this is the most efficient way to start.

Can I do the Strength Gym 3-Day Full Body plan if I only have 30 minutes?

You can, but it will be tight. The long rest periods are mandatory for strength. If you are extremely crunched for time, you can perform the first two exercises and leave the accessory work for later, but prioritize the main compound lifts—the Squat, Bench, and Deadlift—above all else.

Safety notes

Use full rest periods. Technique is everything — record your lifts to check form before adding weight.
