Who is this plan for?

This is the plan to start with if you have never really trained before. Everything fits in about two by two metres of floor, so a bedroom is plenty, and you need nothing but your body, a bed or desk to lean on, and a door frame.

Each session takes around 30 minutes and covers the movements every other workout is built on: a squat, a push-up, a lunge, a row and a plank. Doing them well now is what makes everything after this easier and safer, so the plan uses two sets and moderate reps. The goal is clean, controlled reps, not exhausting yourself.

Train three times a week with a rest day in between, for example Monday, Wednesday and Friday. In the first four weeks, work towards the top of each rep range. In weeks five to eight, add a third set to every exercise. When the easiest version feels simple, move to the next one: incline push-ups become knee push-ups, then full push-ups.

Start every session with five minutes of easy movement (marching on the spot, arm circles, a few slow squats) and finish with a few minutes of gentle stretching.

Frequently asked questions

What equipment do I need for the Teen Bedroom Workout 3-Day Starter plan?

None. Every exercise in the Teen Bedroom Workout 3-Day Starter plan uses your bodyweight, so you can do it at home.

Is the Teen Bedroom Workout 3-Day Starter plan good for beginners?

Yes. The Teen Bedroom Workout 3-Day Starter plan is a beginner plan, so you can start it with no training background.

Is the Teen Bedroom Workout 3-Day Starter plan free?

Yes. The full plan is free to read here and to follow in the StayActive app, with no subscription and no ads.

Is it safe for teenagers to do strength training?

Yes. Paediatric and sports medicine bodies agree that well-supervised resistance training is safe and good for teens, as long as technique comes first and the load matches your experience. This plan uses your own bodyweight, moderate reps and no sets to exhaustion.

Will working out stop me growing?

No. That is a myth. Strength training with good technique does not stunt growth. Injuries come from poor form and too much too soon, which is why this plan starts easy and builds slowly.

What if I cannot do a push-up yet?

Start with incline push-ups with your hands on your bed or a desk. The higher the surface, the easier it is. Over the weeks, use a lower surface, then knee push-ups, then full push-ups.

How many days a week should I train?

Three, with a rest day between sessions. Your muscles get stronger while you rest. If you also play a sport, count those training days too and make sure you still get at least one full day off each week.

What comes after the Teen Bedroom Workout 3-Day Starter plan?

When you can do every exercise with good form at the top of its rep range, move on to Teen Bedroom Workout – 3-Day Level Up, or to the dumbbell plan if you have dumbbells at home.

Safety notes

Learn each movement slowly before you add reps. Stop if anything hurts in a joint (sharp, pinching or in the knee, back or shoulder) rather than feeling worked in the muscle. Leave at least one rest day between sessions. If you have a medical condition, check with your doctor before you start, and let a parent or guardian know what you are doing.
