A first dumbbell plan for teens with a pair at home. Three full-body sessions a week with light weights, no bench needed, and technique coming first.
If you have a pair of dumbbells at home, this is where to start. It teaches the main lifts (the goblet squat, the Romanian deadlift, the row, the floor press and the overhead press) with light weights and moderate reps, so the movements become second nature before anything gets heavy.
Three full-body sessions a week, about 35 minutes each, with two sets per exercise. There is no bench: presses are done lying on the floor and rows are done bent over or with one hand on a chair.
The rule for progressing is simple. Choose a weight that lets you finish every set with a couple of reps still in the tank. When you reach the top of the rep range on every set with clean form, go up to the next weight or add a set. From week five, every exercise gets a third set.
Warm up for five minutes with light movement and a warm-up set of your first exercise. Finish with some easy stretching.

Light enough that you can do every rep with control and stop with a couple of reps left. For most teens starting out, that means a light pair for presses and raises and a slightly heavier one for squats and deadlifts. Technique first, weight second.
No. Every exercise here is done standing, kneeling or lying on the floor. A chair is handy for support on single-arm rows.
No. Supervised, well-coached strength training is recommended for teens by paediatric experts. The risks come from poor technique and lifting too heavy too soon, which this plan avoids.
When the weights you own start to feel light for every exercise, move on to the Teen Upper/Lower – 4-Day plan, which adds a fourth day and a pull-up bar.
Pick a weight you could lift a few more times at the end of each set; the last rep should look like the first. Keep your back flat on deadlifts and rows. Add weight only after you hit the top of the rep range with good form on every set. Train with a rest day between sessions, and check with your doctor first if you have a medical condition.
